1. Cat-Cow Pose (Marjaryasana-Bitilasana)

This spine yoga pose is quite gentle and mobilizes the spine with its accessible backend stretches. Practicing this pose also stretches your shoulders and neck. 

To perform:

  • Start on your hands and knees in a tabletop position.

  • Inhale, arch your back, and lift your head and tailbone towards the ceiling (Cow Pose).

  • Try to balance your weight evenly between all four points.

Exhale, round your back, tuck your chin to your chest, and tuck your tailbone (Cat Pose).

Benefits: Improves flexibility of the spine, massages internal organs, and relieves tension in the back.

2. Child’s Pose (Balasana)

This is one of the easiest spine yoga pose in our list! How to do it:

Kneel on the mat, sit back on your heels, and stretch your arms forward while lowering your forehead to the mat. Hold this pose and have several breaths by focusing on relaxing the lower back. 

Benefits: Gently stretches the spine, hips, and thighs, and calms the mind, relieving stress and fatigue.

3. Downward-Facing Dog (Adho Mukha Svanasana)

Another easy to perform spine yoga pose for alignment and pain relief! Here’ s how to do it:

  • Start on your hands and knees, then lift your hips up and back to form an inverted V-shape.

  • Press your palms, lengthen your spine, and push your heels towards the floor.

  • Hold this stretch to relax your spine and hamstrings.

4. Cobra Pose (Bhujangasana)

This is one of the most popular spine yoga poses out there for alignment and pain relief. Here’s how to do it:

  • Lie face down , legs extended, palms under your shoulders.

  • Press into your hands, lifting your chest off the ground while keeping your elbows slightly bent.

  • Keep your shoulders away from your ears and gaze forward or slightly upward.

Benefits: Strengthens the spine, opens the chest and shoulders, and improves posture.

5. Bridge Pose (Setu Bandhasana)

Another easy yoga pose for back pain relief. Here’s how to do it:

  • Lie on your back with your knees bent and feet hip-width apart.

  • Press your feet into the mat as you lift your hips towards the ceiling.

  • Keep your thighs parallel, then slowly lower down

6. Thread the Needle Pose 

This is not a popular spine alignment yoga pose but it is really effective. Here’s how to do it:

  • Get your hands in the tabletop position. 

  • Bring your right arm under the left arm, and lower your right shoulder. 

  • Stretch, hold, and breathe deeply in your upper back and shoulders 

  • Vice versa and repeat on the other side

Benefits: Stretches the back muscles, improves spinal mobility, and aids in digestion.

7. Seated Forward Bend:

If you are flexible, this spine stretching yoga pose is quite easy to perform. Here’s how to do it:

  • Sit on the mat and bring your legs extended in front of you.

  • Breathe out and bend forward from your hips, reaching towards your toes. 

  • Hold onto your legs, ankles, or feet—whatever feels good—and take slow, deep breaths as you feel the stretch in your body.

Benefits: Gently stretches and strengthens the lower back, and promotes healthy spinal curvature.

8. Triangle Pose (Trikonasana)

This spine yoga pose requires some degree of balance but it can help greatly with pain relief. Here’s how to do it:

  • Stand with your feet wide apart, turn your right foot out and your left foot slightly in.

  • Extend your arms out to the sides, then reach your right hand towards your right foot while lifting your left hand towards the ceiling.

  • Look up at your left hand.

9. Sphinx Pose

  • Lie on  your stomach extended behind you.

  • Ensure that you’re lifting up through your spine and out through the crown of your head.

  • Keep your gaze straight ahead as you fully relax in this pose,

10. Legs Up the Wall Pose (Viparita Karani)

This yoga pose has many benefits but spine alignment is the biggest one. This is how to do it:

  • Sit next to a wall and lie on your back as you swing your legs up the wall.

  • Adjust your position so your hips are as close to the wall as comfortable, with your legs resting against it.
